Raw Food Isn’t Automatically Better: Why preparation matters for your gut health more than food labels

I shared a shorter version of this idea on Instagram after having a traditional home-prepared Ethiopian meal.
The spread had onions, garlic, legumes, and several foods I usually have issues with. High FODMAP, by the book.
And I had zero stomach drama.
When I told my mom about it, she wasn’t surprised. She spent time living in Ethiopia when she was younger, and she said she never had digestive issues there eating exactly what the locals ate. Her stomach problems started back in the States.
That conversation sent me down a rabbit hole, because maybe the food wasn’t the only variable. Maybe the ingredients weren’t special. Maybe the difference was the preparation: hours of slow cooking, specific methods, rinsing, soaking, fermenting, and nothing rushed.
It made me think about how much of what we call a “food intolerance” might sometimes be more of a preparation problem.
Not always, but sometimes. And that distinction matters.
I love to go back in time and look into when and where ideas came from. In this case, here's what I learned.
When we made raw food into a virtue
Somewhere along the way, a big bowl of raw lettuce became the picture of health.
Plain food became “clean.” Raw became “pure.” Cooked became suspicious.
And a lot of that is not science. It is culture.
American health reform movements in the 1800s often tied food to morality, self-control, purity, and spiritual discipline. Sylvester Graham, for example, promoted temperance, vegetarianism, and plain eating as part of a larger moral lifestyle. Food was not just food. It became a character test.
That thinking never fully left us. It just changed expression.
Now it shows up as “clean eating,” raw food superiority, detox culture, and the idea that the less prepared something is, the healthier it must be.
But your body does not care how virtuous your lunch looks. Your body cares whether it can digest, absorb, tolerate, and use what you ate.
That is a different conversation.
Even the word “salad” tells a story
The word “salad” comes from salata, meaning “salted,” from the older phrase herba salata, or salted vegetables. In other words, salad was not originally just a dry pile of raw greens with a wellness halo over it. It was dressed. Seasoned. Prepared.
Salt changes texture. Acid changes structure and flavor. Oil helps carry fat-soluble nutrients.
The dressing was not decoration. It was part of the delivery system.
We forget that when we treat raw vegetables like they are automatically superior just because they are raw.
Cooking can make food more useful
The raw food argument usually goes like this: cooking destroys nutrients.
Sometimes, yes.
Heat-sensitive nutrients like vitamin C and some B vitamins can be reduced by cooking, especially with long cooking times or boiling in a lot of water. Cooking method matters.
But that is only half the story.
Cooking can also make certain nutrients more available.
Tomatoes are the classic example. Cornell researchers found that heating tomatoes increased bioaccessible lycopene and total antioxidant activity. The study directly pushed back against the idea that processed or cooked fruits and vegetables are automatically less nutritious than fresh ones.
In that study, trans-lycopene increased after heating tomatoes. After 30 minutes of heating, the increase was reported at 164%. Vitamin C went down, but lycopene availability went up. That is the point. Food preparation can decrease some nutrients while increasing access to others.
This is where people get nutrition wrong.
Nutrition is not just what is present in the food. It is what your body can access.
That is bioavailability. And bioavailability depends on preparation.
Traditional cultures knew this without a nutrition label
Most traditional cuisines cook a lot of their vegetables.
Not because they had no access to raw food. Because they were paying attention.
Beans are soaked, rinsed, boiled, stewed, fermented, or slow cooked. Greens are cooked down. Spices are bloomed in fat. Grains are soaked. Vegetables are salted, pickled, or fermented.
So, this is old knowledge.
A review in The Journal of Nutrition found that traditional household food-processing methods can improve micronutrient bioavailability in plant-based diets. These methods include thermal processing, mechanical processing, soaking, fermentation, and germination or malting.
Fermentation can also reduce compounds like phytates and tannins that bind minerals and make some nutrients harder to absorb. That does not mean “antinutrients” are automatically bad. It means preparation changes the way food behaves in the body.
That does not mean every traditional method is perfect. It means preparation has always been part of nutrition.
The modern wellness world did not invent that. It mostly forgot it, then marketed the shortcut.
Blue Zones and the bean example
Blue Zones, the regions studied for long-lived populations, are not built on raw kale salads.
They are built on cooked whole foods. Beans. Lentils. Whole grains. Vegetables. Fermented staples. Home cooking.
Blue Zones’ own food guidelines describe beans as the cornerstone of every longevity diet in the world.
Cooked beans.
Not raw beans. Not dry lentils sprinkled over a manifestation journal.
Cooked. Prepared. Made digestible.
A lot of people say, “I can’t do beans.” Trust me. I understand. But sometimes the issue is canned beans that were barely rinsed, poor portioning, too much too soon, rushed cooking, or eating them in a way your gut has not adapted to yet.
Method matters. Dose matters. Pattern matters.
This is where nutrition gets more interesting than a yes-or-no food list.
About onions, garlic, and FODMAPs
Onions and garlic are high in fructans, which are FODMAPs. Fructans are water-soluble, which means they can move into water during cooking. So if you put whole onion or garlic into soup and remove the pieces later, that does not automatically make the soup low FODMAP. The fructans can still end up in the broth.
So no, slow cooking does not magically erase every FODMAP problem.
But preparation can still change tolerance for some people.
Rinsing, soaking, draining, fermenting, cooking time, portion size, the rest of the meal, stress level, and gut adaptation can all change the experience.
That’s the claim. Not “everyone can eat everything if they cook it right.”
The point is that your reaction to a food is not always only about the food. Sometimes it is the form, the dose, the method, the context, the speed, or the rest of the plate.
That is why blanket food fear can get so messy.
I’m not anti-salad
I haven't eaten a salad in a very long time. But this doesn't mean I'm anti-salad for other people.
A well-built salad can be fantastic.
But a sad bowl of cold leaves is not automatically healthier than a warm, cooked, seasoned, protein-rich meal just because it looks more “clean.”
That is the trap.
We confuse optics with nutrition. We confuse raw with superior. We confuse digestive struggle with discipline. And we confuse bland food with virtue.
No one gets extra credit for eating in a way that leaves them bloated, underfed, cold, tired, and annoyed.
The real question
So, the question was never raw versus cooked.
The question is: how was this prepared?
That is the question your gut cares about. That is the question nutrient absorption cares about. That is the question your blood sugar may care about. That is the question your real life cares about.
